XTT off road triathlon. Done!

Well I didn't win, as Jules had hoped, but I did finish. I finished strong in fact. Which is in marked contrast to how I started, but more on that later.
The blog is slightly out of date and I will have to back fill the last couple of weeks training, but all in all I was about as well trained as I could expect given the 9wk window I was working with.

The race was run by run by all about triathlons (http://www.allabouttriathlons.co.uk) down at Hawley Lake in Surrey. It was a foggy start to the day, but there were a number of events on before the Full Tri started so by the time we were ready to go it had lifted to reveal a glorious sunny day. I have been pretty jammy with the weather on my events this year given it was one of the wettest summers on record!

Racking up the bike and laying out my kit was interesting as I haven't done it since I think 2001 ( maybe 2002 I'll have to check). The race was well organised without being stressful, and there was plenty of chat and banter in the transition area and at the swim start.

Despite notes to the contrary we were allowed a quick dip in the lake prior to the start. Which was cold (wet) and very very murky. Race started at 11:30 and I made a reasonable start on the swim but pretty quickly ran into trouble navigating and doing a lot of bumping into folks. Between that and the cold and anxiety I got myself in a right old pickle. I ended up hyperventilating and had to thread water to regain some composure. I gave serious thought to dipping out and heading for the safety boat. But I gave myself a bit of a talking to and did some breast-stroke. With slightly steadied nerves I tried to go back to crawl, but found it very difficult to navigate and difficult to get my balance straight in the murk. I also tried to adjust the neck of my suit at the half way point (get out-get back in style) which ended up in the thing coming undone as I swam. It was almost a bit comedy towards the end and I relaxed once I had reconciled myself to the fact that I would breast-stroke most of the way round. Got out of the swim in 38min, which considering what a total 'mare I had wasn't actually too bad. I then wasted another 4 min in transition, wrestling with my jersey.

Anyway out onto the bike leg and away. Having used my legs far more than expected on the swim it took me pretty much the first 1/2 lap of the course to settle in. The bike course was relatively mild in terms of technical difficulty, and I think 5 inches of travel front and back slightly flattered the course, but the Hi-Fi is a quick bike and I don't think I would have done the bike leg much quicker on a hardtail (and I think the run would have suffered).

Bike to run transition was straight forward, and relatively well practised so I was off and away on the run with little difficulty. By the second lap of the run I was going well and I finished the last 3K strong, taking a number of places back which I was quite pleased about.

Overall results.XTT_Full_08.pdf

Overal Position: 97 (of 120 finishers)
Swim: 00:39:42 114th
T1: 00:04:47
Bike :01:23:26 80th
T2: 00:02:17
Run: 01:00:24 87th
Total: 03:10:37 Male 92nd

Lessons learned?
1. There is no substitute for open water practice
2. Don't Panic
3. Practice Swim to Bike transition

Top kit:
I had ZERO chaffage (none, nadda, 0) issues. So major props to the Orca 226 tri-shorts. Also given the only provided one race number the race belt I bought was an indispensable piece of kit. The Hi-Fi also performed impeccably (top quality bike)

Humour:
Just found this which sums it up well! Triathlon Swim Starts

Recovery Run

This is the first time I have actually done a recovery run after a serious race. Though the legs were tried (and my toe was sore) the 40 min rum was excellent. It was at super slow pace mainly off road around Farnham.

Legs felt MUCH better afterwards.

Maybe there's something this recovery run lark after all!!

27.9.08

Race

The 27th was race day.
Swim, Bike, Run ....
See above report.

26.9.08

Taper week

Taper week involved a couple of quick swims, a spin session on the bike and one super short max effort run on the Friday evening which was designed to boost glycogen uptake.

So thats me trained.....

20.9.08

Short Bike

This set was 50 min at a nice handy pace on the bike (this was on the Jake)
20km all in, covering some nice back roads and out past the arboretum.

19.9.08

Core and stretch

Core stability (ie sit-ups) plus a good deal of streatching.
My flexibility has gone to pot since I have got back to Tri training, so I must make a point of doing a lot of stretching over winter to avoid tying up completely!

18.9.08

Interval running

Short interval set with some max speed. I don't have a log of this as the battery on the GPS was deaders.

Set was running the gradient in the school field next door.
5 min warm up
4 times up length of field (up incline) building to max speed.
Jog back

5 mins warm down.

Generating some good speed on the runs. Which was nice.

Swim (well a dip really)

This was a very short swim.
WU with some pull
Drill as per normal
Two 50 hard +50 easy
WD

out.

I felt really lazy doing this set, but that's what is called for.

17.9.08

Easy Core Session

With little point in doing big time strength training in peak weeks this set was aimed at just tweaking up the core stability groups.
Warm up.
30 crunches on ball
30 sit and twist
20 side crunches X2
30 leg lifts

30 push ups
20 X2 biceps curls

16.9.08

Short Turbo Session

30 min set with 10 min at RP.
Session:
5 min easy spin
10 min build (1u,1d,2u,2d,2u,1d,1u)
10 min at a sustained RP
5 min spin down.
Handy little set.
With a good effort in build and main 10 min at pace this session gets a lot of exercise into half an hour!

Swim Quick and Easy

Short swim set;
200 WU
Drills as per normal
4 x 50 fast+ 50 easy
WD

Emphasis was on swimming the 50m fast with good form and recovering on the 50m easy.

Overall felt very good and I but on a nice bit of speed on the hill section of run.

11.9.08

Sprint Swim

Aim: Threshold Swim set
Session:
Easy warm up and drills followed by 5 sets of 50m sprint+50m steady with 1 min rest between reps.
200m pull
Warm down

Sounds like an easy set! But it wasn't ! Full bore sprint swim hurts. Good peaking session I reckon.

10.9.08

Mini Hill

Aim: Short high intensity session
Session:
30 min run with 5 1 min steep hill reps (Gumstool hill)
Which, for interest is the hill used in the famous Tetbury Woolsack Race as seen on TV!

I didn't wear my HRM for this one, which is a pity as I reckon there would have been some big numbers.

Core Strength

Aim:
Last proper Core and Strength session before race.
Session:
Full Strength session including Core, Legs, Back, Chest and Arms.
Actually got a bit of a rip on! Don't worry, soon subsided!

9.9.08

Turbo Sustain

Aim:
10 min of elevated pace on turbo
Session:
5 min easy warm up
10 min of steady intervals
10 min at race effort (or as near as I can manage on a turbo)
5 min cool down

Note:
I still can not get anything like the same effort or HR levels on the turbo as I can easily get on a "real" ride.

Go figure?

Swim TT

Aim:
Timed 1500m at RP (i.e. not full bore, but get out ready for the bike pace)
Session:
200m WU Pull
1500m straight (33min)
100 wd.

Nice session, felt strong.

7.9.08

Race Pace Hill Run

Aim;
Race Pace running on hill. 40min run with 20min at race pace up and down the hill to Chavenage.

Distance (km) 7.41
Moving Speed (kph) 10.6 avg. 16.7 max.
Elevation Gain (m) +99 / -100
Avg. Heart Rate 155 bpm Zone 3.3

Good effort with much of the running well below 5min/km pace.

6.9.08

Fast Brick Session

Aim;
Bike to run transition at race pace.
Session 1 hour bike at tempo pace, off road with a quick transition to run. First portion of run at race pace.
Bike used was the singlespeed blizzard, which is always fun. Had a minor mechanical with the singlespeed mechanism, which was nearly a major mechanical.

The day was super wet, lots of mud.
Tried out my new Orca tri-shorts. which are comfy, if a tad revealing.

Good set, and felt fast off the bike.

Bike:
Total Time (h:m:s) 1:19:10 3:50 pace
Moving Time (h:m:s) 1:06:32 3:13 pace
Distance (km) 20.60

Distance (km) 5.11
Moving Speed (kph) 11.0 avg. 15.9 max.
Elevation Gain (m) +58 / -58
Avg. Heart Rate 151 bpm Zone 2.6

5.9.08

Swim session

Standard swim set with some 25m sprints. 50min 2000m set.
Always busy on a Friday morning.

4.9.08

Easy Evening Turbo

30 min Turbo, easy as my tum still felt a bit poorly.

Its interesting that I still struggle to get HR up on the turbo to anything like normal bike HR!

Set 10 min WU
1up, 1down,2u, 1d,2u,1d,1u
1min drills
10 min spin and WD

Handy

3.9.08

Don't Drink The Water

Quite a poorly tummy today which prevented training. I but it down to the fact that I managed to swallow a good deal of pool water on the previous swim set. Either that or way too much coffee.

So Day off today.

2.9.08

Morning Set.
Normal swim set here.
200 WU. Drill Set, 200,400,100,400,200 main set, WD including sculls.
